Why Screens Before Bed Make It Harder to Fall Asleep

"Stop looking at your phone before bed" is advice everyone has heard and almost nobody follows, partly because it's usually delivered as a moral failing rather than an explanation.
So here's the mechanism, as plainly as we can put it.
Your body reads light as a clock
Humans run on a roughly 24-hour internal cycle — the circadian rhythm — and the main thing that keeps it set to the right time is light entering the eye. Bright light in the morning tends to pull the cycle earlier. Bright light at night tends to push it later.
This system evolved when the only meaningful light sources were the sun and fire. It's very good at telling the difference between a bright sky and a dim room. It was never asked to interpret a rectangle held thirty centimetres from your face at midnight.
What melatonin actually does
As evening light fades, the body begins releasing melatonin, a hormone that acts less like a sedative and more like an announcement: it's night now.
Light exposure in the hours before bed — particularly light in the blue part of the spectrum, which screens and LED bulbs produce a lot of — can suppress and delay that release. The effect isn't that you're wide awake. It's subtler and more annoying: the signal arrives late, so you get into bed on schedule and your body starts winding down twenty or forty minutes after you'd hoped.
You're not failing to fall asleep. You're falling asleep on a clock that got moved.
Why it's worse than it sounds
The delay compounds. A later start means a later natural wake time, which meets an alarm that hasn't moved, which produces a shorter night, which makes the following evening harder to manage.
And screens carry a second problem that has nothing to do with light: they're engineered to be interesting. A device that keeps offering you one more thing is a poor companion for an activity that requires you to stop wanting things.
What actually helps
Perfect abstinence is not the goal, because nobody sustains it. Reducing intensity is.
- Dim everything, not just the screen. The ceiling light is often brighter than the phone.
- Move the light lower and warmer. Lamps instead of overheads. Warm bulbs instead of daylight ones.
- Filter what's left. Blue light glasses and night modes reduce the amount of blue reaching your eyes. They don't make a screen harmless, but they lower the dose.
- Protect the last twenty minutes. If you can't give up the evening scroll, give up the final stretch of it. The closest window to sleep matters most.
A note on honesty
Sleep is affected by stress, caffeine, alcohol, temperature, age, hormones and about forty other things. Light is one lever among many — it just happens to be the cheapest and the most under your control.
If your sleep is persistently poor, that's worth raising with a doctor rather than a candle. But if you sleep reasonably well and simply take too long to get there, the light in your room at eleven at night is the first place we'd look.
