Circadian Rhythm

You have a clock in almost every cell of your body. This is how it gets set — and what happens when it drifts.

Almost every cell in your body keeps time. Your liver has a clock. Your skin has a clock. Coordinating all of them is a cluster of about 20,000 neurons behind your eyes called the suprachiasmatic nucleus, and it has one main way of knowing what time it is: light entering your eye.

That single fact explains more about your sleep than anything else on this website.

The clock runs slightly long

Left in a cave with no daylight, most people settle into a cycle a little longer than 24 hours — typically around 24.2. It sounds trivial. It isn't: without correction you would drift later by roughly an hour and a half every week, and within a month you would be nocturnal.

Morning light is the correction. Bright light early in the day pulls the clock earlier. Bright light at night pushes it later. Everything practical follows from those two sentences.

The short version

Get light in your eyes early. Keep it dim late. Wake at roughly the same time every day, including Saturday. Nothing you can buy outperforms those three habits.

Why mornings matter more than evenings

Most sleep advice obsesses over the last hour of the day. The first hour is at least as powerful and far easier.

Outdoor light on an overcast morning is in the region of 10,000 lux. A well-lit living room is perhaps 300. Your eyes compress that difference so it doesn't feel like thirty times brighter — but your clock is not fooled. Ten minutes outside in the morning does something no indoor lamp will replicate.

This is why Andrew Huberman, a neuroscientist at Stanford who has made sleep timing a central subject of his podcast, keeps returning to the same unglamorous instruction: get outside within an hour of waking. It is free, and it is the highest-leverage thing on the list.

Chronotypes: you are not lazy, you are late

People differ in where their clock naturally sits. Roughly speaking, a minority are genuine early types, a minority are genuine late types, and most sit somewhere in the middle. It is substantially genetic, it shifts across your life — adolescence pushes it dramatically later, then it slowly comes back — and it is not a character trait.

What social jet lag looks like

You go to bed at 1am and get up at 7am on weekdays, then sleep from 2am to 10am at the weekend. Your body has effectively flown three time zones west on Friday and back east on Monday morning. The Monday feeling is not laziness. It is jet lag you gave yourself, without the holiday.

The fix is unpopular and it works: keep your wake time roughly constant, within about an hour, and let bedtime move if it needs to. A consistent wake time anchors the whole system.

Temperature is the other lever

Your core body temperature follows the same daily rhythm, peaking in the early evening and falling through the night. That fall is part of how sleep begins — which is why a cool bedroom helps and an overheated one doesn't.

It also explains the warm shower trick. A hot shower before bed brings blood to the surface of the skin; when you step out, heat is dumped and your core temperature drops faster than it would have. You feel warm, but your body cools.

What this means in practice

  1. Light in your eyes early. Outside if possible, within an hour of waking, for ten minutes. Through a window is far weaker but better than nothing.
  2. One wake time. Pick it, keep it within an hour every day of the week. This is the single most effective habit here.
  3. Dim the last hour. Lamps rather than ceiling lights. Your body reads brightness as daytime.
  4. Cool the room. Slightly cooler than feels immediately comfortable when you get in.
  5. Be patient. Clocks shift by roughly an hour a day at most. Moving your bedtime from 2am to midnight takes a fortnight, not a night.

A caveat worth reading

If you consistently cannot sleep despite doing all of this, or you sleep long hours and wake unrefreshed, that is a matter for a doctor rather than a lighting change. Circadian advice helps healthy sleepers sleep on schedule. It does not treat a sleep disorder.
